How Many Sets Per Muscle Per Week for Growth?
The dose-response evidence on weekly sets and hypertrophy: from Schoenfeld's meta-analyses to the practical 10–20 set range, and why more isn't always better.

That range comes from a decade of dose-response research on resistance training volume, but the number that matters for you sits inside it, not on a chart. What the dose-response research found
The foundational work is Schoenfeld, Ogborn, and Krieger’s 2017 meta-analysis in the Journal of Sports Sciences. Pooling controlled trials that measured muscle growth directly, they found a clear graded relationship: more weekly sets produced more hypertrophy, at roughly 0.37% additional growth per added set per week. Studies using fewer than 5 weekly sets still built muscle; 5–9 did better; and 10 or more produced the largest gains. That’s where the “10 sets per muscle per week” benchmark comes from.
A controlled trial from the same group in Medicine & Science in Sports & Exercise pushed the top end higher. Trained men trained at low (6–9 weekly sets), moderate (18–27), or high (30–45) volumes for eight weeks. Hypertrophy again followed a dose-response pattern, with the higher-volume groups showing greater growth in the elbow flexors and thighs: evidence that, at least short-term, some trained lifters keep responding well above 10 sets.
More recent syntheses refine the shape of the curve rather than overturn it. A 2022 systematic review in the Journal of Human Kinetics concluded that 12–20 weekly sets per muscle is a sensible standard recommendation for young trained men. And a large 2026 meta-regression by Pelland and colleagues in Sports Medicine confirmed the core pattern: gains rise with volume, but with diminishing returns; each extra set adds progressively less muscle.
The practical per-muscle range
Translating the literature into a starting template looks like this:

A “set” here means a hard set taken close to failure. See what counts as a hard set before you tally them, because easy sets don’t earn their place on the chart. Why “more” stops working
The dose-response curve flattens for real physiological reasons. Each hard set contributes stimulus, but also fatigue and recovery demand. Past a point, added sets pile on fatigue faster than they add stimulus: you’re paying full recovery cost for a shrinking slice of growth. That’s the territory of junk volume, where sets stop building muscle and start eating into your recovery capacity.
This is also why the top of the range is so individual. Training age matters (advanced lifters often need more volume to keep progressing), but so does everything that governs recovery: sleep, protein, stress, and total training load across the week. How to use the numbers without over-thinking them
- Start near the floor, not the ceiling. Beginning around 10 sets per muscle leaves room to add volume as a deliberate progression rather than starting maxed out.
- Add sets only when progress stalls. Volume is a lever to pull over months, not a number to maximize on day one.
- Judge by results, not the chart. If you’re gaining size and strength on 12 sets, there’s no prize for forcing 20.
- Keep effort high before adding volume. Two hard sets beat four half-hearted ones: quality first, then quantity.
